A simple rule called 10-3-2-1-0 has gained popularity on social media as a way to cut habits that disrupt sleep quality. It is linked to advice from sports medicine physician and pediatrician Jess Andrade.

Trouble falling asleep at night or getting out of bed in the morning is not always about sleep itself — it often comes down to habits practiced in the hours before bedtime. This connection is highlighted by a formula that has spread widely on social media, 10-3-2-1-0, based on advice from sports medicine physician and pediatrician Jess Andrade.

What each number means

The number 10 marks how many hours before bedtime caffeine intake should stop, since its effects can linger in the body for hours and interfere with falling asleep.

The number 3 relates to meals and alcohol — it's recommended to avoid eating and drinking alcohol at least three hours before sleep, since both can disrupt the sleep cycle and lower its quality.

Two hours before bed, the routine suggests setting work aside entirely, including emails and messages with colleagues, so the brain can start shifting into rest mode.

One hour before sleep, screens — phones, computers and televisions — should be put away, since the light they emit can affect melatonin release and the body's internal clock.

Finally, zero refers to not hitting the snooze button in the morning. This point, however, is not absolute — a regular urge to sleep longer may simply signal insufficient sleep rather than a bad habit.

Not a universal solution

Experts stress that the formula is an easy-to-remember guideline rather than a guaranteed fix for everyone. Sleep quality also depends on other factors, such as keeping the bedroom cool, dark and quiet, maintaining consistent sleep and wake times, and staying physically active during the day. If sleep problems become regular and start affecting daily life, consulting a doctor is advisable.
